More rope and speed exercises
The speed exercises look goofy as, I know. But the point is to learn to move your body quickly while controlling it. The muscles need to adjust to speed or else they have issue when you do things fast. TLDR is practice stuff fast but controlled.
If you can do this then you'll be able to defend or strike quicker than others can react.
