Workout:
Warm-up (5 minutes):
Jogging in place: 2 minutes
Jumping jacks: 1 minute
(I replaced these with jump rope)
High knees: 1 minute
Arm circles: 1 minute (30 seconds forward, 30 seconds backward)
Main Workout (45 minutes):
Dribbling drills (10 minutes):
Stationary dribbling: 2 minutes (alternate between dribbling with your right and left hand, focusing on control and hand speed)
Figure-eight dribbling: 3 minutes (move in a figure-eight pattern around your legs, alternating directions)
Two-ball dribbling: 5 minutes (dribble with both hands simultaneously, focusing on coordination and control)
Shooting drills (15 minutes):
Spot shooting: 5 minutes (choose 5 spots around the key and shoot 10 shots from each spot)
Mid-range shooting: 5 minutes (take shots from various mid-range positions on the court)
Three-point shooting: 5 minutes (take shots from beyond the three-point line)
Agility and footwork drills (10 minutes):
(I didn’t have a ladder so I replaced these with 10 minutes of dribble move layups)
Ladder drills: 5 minutes (perform quick feet movements through an agility ladder or imaginary ladder, using various patterns such as two feet in each square, lateral movements, or one-foot hops)
Defensive slides: 5 minutes (focus on quick lateral movements while maintaining a low defensive stance)
Conditioning (10 minutes):
Suicides: 5 minutes (run from the baseline to the free-
throw line and back, then to half-court and back, then to the opposite free-throw line and back, and finally to the opposite baseline and back)
Burpees: 5 minutes (perform a burpee exercise, including a push-up and a jump, as quickly as possible)
Cool-down (5 minutes):
Stretching exercises: 5 minutes (focus on stretching your legs, arms, and core muscles)
Remember to stay hydrated throughout the workout and listen to your body. Adjust the intensity and duration of each exercise according to your fitness level and capabilities.
